Lateral deltoid

The lateral raise is the best exercise for building shoulder width. It isolates the middle delt and creates the broad, athletic upper body that pressing alone will not.

Shoulder width is one of the few things that visibly changes a physique from any angle, and it comes almost entirely from the middle deltoid — a muscle that pressing barely touches. The lateral raise is the only common exercise that trains it directly, which is why it appears in nearly every serious program despite using laughably light weight.

Technique

  1. 1Lean forward slightly with a small bend in your elbows
  2. 2Raise out to the side until your arms are parallel to the floor — no higher
  3. 3Let the pinky side lead slightly at the top, as if pouring a jug
  4. 4Do not use momentum — swinging reduces deltoid recruitment
  5. 5Very light weights are normal here — 5–15 kg is a lot for most people

How to progress

Weight increases here are painfully slow and that is normal — going from 8 kg to 10 kg can take months. Progress by reps first (12 to 20), then by adding a set, and only then by weight. Lateral raises tolerate high frequency well: three to four times a week in the 12–20 rep range beats one heavy session.

Frequently asked questions

Why can I barely lift 6 kg?

Because done strictly, the middle delt is working alone through a long lever. Anyone lifting 20 kg on lateral raises is swinging. Light and strict beats heavy and sloppy every time here.

Should I do lateral raises if I overhead press?

Yes. Pressing is dominated by the front delt; the middle delt gets comparatively little. Width comes from the raises.

Thumbs up or thumbs down?

Slight internal rotation — pinky marginally higher — increases middle-delt involvement, but aggressive thumbs-down can irritate the shoulder. A neutral-to-slight tilt is the safe default.
